Why scale weight fluctuates day to day

Two kilograms of overnight change is water, glycogen and gut contents, not fat. What actually moves the number, and how to read a trend through the noise.

You weighed 78.2 kg on Monday and 80.1 kg on Tuesday. You did not gain 1.9 kg of fat overnight — that would require eating roughly 15,000 kcal above maintenance in a day.

What moved was water, glycogen, and the contents of your digestive tract. Here is how each works, and how to read the number through them.

Glycogen and the water it carries

Your body stores carbohydrate as glycogen in muscle and liver, typically 300 to 500 grams when well fed.

Glycogen is stored with water — roughly three grams of water per gram of glycogen. So a full glycogen store carries perhaps 1.5 kg of associated water on top of its own mass.

Eat a high-carbohydrate meal and glycogen replenishes, pulling water with it. Cut carbohydrate and glycogen depletes, releasing that water.

This is the entire explanation for the dramatic first week of a low-carbohydrate diet. Three or four kilograms in seven days is not fat — it is glycogen and its water. It also explains why that weight returns within days of eating normally again, which people experience as failure when it is just glycogen refilling.

Sodium and fluid balance

Sodium intake shifts the amount of water your body holds. A high-salt meal causes measurable retention within hours, and it can persist for a day or two while your kidneys re-establish balance.

A restaurant meal, takeaway, or anything processed can easily add a kilogram to the next morning’s reading through sodium alone. Nothing about your body composition changed.

The reverse also holds: a few days of unusually low sodium shows up as a drop that looks like progress and is not.

Gut contents

At any moment you are carrying food and waste in transit — typically one to two kilograms, and more with a high-fibre diet.

Whether you have been to the toilet before weighing genuinely changes the number by several hundred grams. Constipation from travel, a change in fibre intake, or a large meal the night before all shift the reading without touching fat mass.

Hormonal cycles

For people who menstruate, water retention through the luteal phase commonly adds one to two kilograms, peaking shortly before menstruation and resolving in the days after.

This is large enough to hide a month of genuine fat loss. Comparing week to week across that cycle produces conclusions that are entirely artefacts of timing. Comparing the same point in consecutive cycles is far more informative.

Training

Unaccustomed or hard training causes muscle damage, and the inflammatory repair response involves fluid retention in the affected muscle.

Start a new programme and the scale often rises for a week or two while body composition is improving. Cortisol from heavy training loads adds its own retention.

The cruel timing is that this happens precisely when someone has begun training and is most motivated by evidence of progress.

What the number is actually made of

More than half of you is water, and water is the component that moves fastest. Fat is the component you are trying to measure and the slowest-moving of the lot — a genuinely aggressive rate of fat loss is around 1 kg a week, which is 140 grams a day, well below the daily noise.

That is the core problem: the signal you want is smaller than the noise you are measuring.

Reading the trend

Weigh daily, judge weekly. A single reading is nearly meaningless. Seven of them averaged is a reasonable estimate of where you are, and comparing this week’s average to last week’s filters out most of the noise.

Standardise conditions. First thing in the morning, after the toilet, before eating or drinking, with the same amount of clothing. This does not remove fluctuation — it removes the part you can control, which leaves less to interpret.

Give it a fortnight before concluding anything. Two weeks of averages is the minimum to distinguish a real trend from noise, and it is why the calorie calculator suggests testing an intake over that period rather than judging after three days.

Expect flat weeks. Fat loss is not linear even at a constant deficit. A week where nothing moves followed by a week with a sudden drop is extremely common — often water masking a loss that then reveals itself all at once. This is sometimes called a whoosh, and while the mechanism is not fully established, the pattern is real and familiar to anyone who has tracked carefully.

When to stop looking at the scale

If daily weighing makes you anxious, or if a bad number changes how you eat that day, the tracking is costing more than it provides.

Other measures work. Waist circumference moves more slowly and reflects central fat directly. Photographs taken monthly under the same conditions show change the scale hides. Performance in training — more repetitions at the same load — tells you something the scale cannot.

And if thinking about weight has become distressing, that is worth taking to a doctor or a qualified professional rather than to a more precise scale.
