The maintenance calories misconception
Maintenance is not a fixed number you can look up. It moves with your weight, activity and intake — which changes how you should use a calorie calculator.

Most people treat maintenance calories as a fact about themselves, like height. You look it up, you get a number, you eat below it to lose weight.
Maintenance is not a fixed property. It is a moving target that responds to your weight, your activity, your intake and the season, and understanding that changes how the calculator should be used.
It moves as you lose weight
The most predictable component is arithmetic. A smaller body costs less to run.
Lose 10 kg and your basal metabolic rate drops by roughly 100 kcal, straight out of the weight term of the Mifflin-St Jeor equation. Add the activity multiplier and total expenditure drops by perhaps 150. Moving a lighter body also costs less — walking a kilometre at 90 kg costs more than at 80 kg.
The consequence is unavoidable and catches almost everyone. A 500 kcal deficit against a 2,500 kcal maintenance is a real 500 kcal deficit at the start. Ten kilograms later, maintenance is 2,320, and the same intake is a 320 kcal deficit. You are eating identically and losing at two-thirds the rate.
This is the single most common reason people conclude their metabolism is broken. It is not broken. It is smaller, exactly as expected.
Adaptive thermogenesis
Beyond the arithmetic there is a second effect: metabolic rate can fall further than body size alone predicts.
The evidence here is genuinely mixed, and it is worth being careful. Some studies find substantial adaptation — the well-known follow-up of Biggest Loser contestants found resting metabolic rates hundreds of kilocalories below prediction years later, though that involved extreme deficits and extreme rates of loss. Other studies with moderate deficits find effects of tens rather than hundreds of kilocalories.
A reasonable summary: adaptation is real, it is larger with larger and faster deficits, and it is not the several-hundred-kilocalorie catastrophe often described. It is one reason this site caps deficits at the lesser of a quarter of maintenance or 1,000 kcal — a moderate deficit appears to provoke less of it while still producing loss.
NEAT does most of the moving
The largest and least appreciated variable is not metabolic rate at all. It is how much you move without meaning to.
Non-exercise activity thermogenesis covers walking, standing, fidgeting, posture, gesturing — everything that is movement but not training. Between individuals it varies by hundreds of kilocalories a day, and within an individual it responds to energy availability.
Eat less and you unconsciously move less. You take the lift, you stand still where you would have paced, you fidget less. Overfeeding studies show the reverse: people given surplus calories spontaneously increase NEAT, and the size of that increase differs enormously between individuals — which is much of why two people overfed identically gain different amounts.
None of this is willpower and none of it is conscious. It is also invisible to any calculator, because there is no input for it.
The tracking error
There is one more reason calculated and actual maintenance diverge, and it is uncomfortable.
Studies comparing self-reported intake against doubly labelled water consistently find substantial under-reporting — often twenty to thirty per cent, and larger in people with higher body weight. This is not dishonesty. It is unlogged oil, eyeballed portions, forgotten bites while cooking, and the systematic optimism of estimating a portion by looking at it.
So when calculated maintenance is 2,400 and someone insists they eat 1,800 and cannot lose weight, the most likely explanation is not a broken metabolism. It is that 1,800 is a measurement with a wide error bar attached.
What to do instead
Stop treating the calculator output as a fact and start treating it as a hypothesis.
Establish your real maintenance by measurement. Eat at a consistent intake for two to three weeks — long enough for water weight to average out, as covered in why scale weight fluctuates — and weigh yourself daily, using the weekly average. If the average is flat, that intake is your maintenance. That figure includes your actual NEAT, in your actual life. No equation can match it.
Use the calculator when you have no baseline. Starting out, coming back after a long break, or after a large change in body weight — those are the situations where an estimate beats nothing. The TDEE calculator is a starting point for a fortnight of testing, not an answer.
Recalculate as you go. After every 5 to 10 kg of change, the old number is stale. Re-run it, or better, re-establish it by measurement.
Expect the rate to slow. A deficit that produced 0.5 kg a week at the start will produce less later at the same intake. That is arithmetic, not failure, and the response is either to accept the slower rate or to adjust intake — not to conclude that something has gone wrong.
Why the calculator still helps
None of this makes the estimate useless. It gives you a starting point within roughly ten to fifteen per cent, which is far better than guessing, and it tells you the direction and rough magnitude of what a change should be.
It also tells you something a bathroom scale cannot: how much of your expenditure is basal, how much comes from activity, and how much a given change in weight will move the target. That structural understanding is worth more than the specific figure.
The figure is a hypothesis. Your own weight over three weeks is the experiment.
